30/30 HIIT Workout — 30 Seconds On, 30 Off

Thirty seconds of hard work, thirty seconds of rest, repeated. Each round takes exactly one minute, which makes this the easiest interval protocol to plan around: ten rounds is ten minutes, twenty rounds is twenty. Adjust the round count below and the total updates.

Total workout time

4:00

2:40 of actual work + 1:20 of rest.

What equal rest buys you

A 30/30 sits at a 1:1 work-to-rest ratio, and that ratio is the whole reason it works as an entry point. With rest equal to work, phosphocreatine is partly restored and heart rate falls enough between bouts that round nine can be run at close to the pace of round two. Cut the rest to 10 seconds and the fatigue carries over: what you gain in density you lose in the quality of every bout after the third.

The NSCA’s programming material places interval work for endurance athletes at “1:1 or 2:1” work-to-rest, so equal rest is not a beginner’s compromise — it is one of the two standard shapes. What separates the beginner version from the athlete version is the intensity inside the 30 seconds, not the clock.

Picking your round count

RoundsProtocol timeWho it fits
88 minutesFirst few sessions, or a finisher after strength work
10 to 1210 to 12 minutesThe usual working range
16 to 2016 to 20 minutesWell conditioned, and only if the last round still looks like the first

Progress by adding rounds before you touch the rest. Going from 10 rounds to 14 is a bigger, safer jump in training stimulus than going from 30/30 to 30/20.

Building the whole session

  1. Warm up 5 to 10 minutes at an easy to moderate pace, finishing with two or three short accelerations so the first work bout is not a cold start.
  2. Run the protocol at the round count you chose.
  3. Cool down 5 minutes easy.

A 10-round session is therefore about 20 to 25 minutes door to door for 5 minutes of actual work. That ratio is the point: Gibala and colleagues reviewed low-volume interval training and concluded it can stimulate physiological remodeling comparable to moderate-intensity continuous training “despite a substantially lower time commitment and reduced total exercise volume”.

How it fits your week

The Physical Activity Guidelines for Americans ask adults for 75 to 150 minutes a week of vigorous aerobic activity, 150 to 300 of moderate, or an equivalent mix — and the exchange rate they give is roughly two to one, with 30 minutes of moderate activity about equal to 15 vigorous. Two or three 30/30 sessions do not fill that on their own. They are the intense slice; walking, cycling and easy running are what carry the volume, which is the argument laid out in HIIT vs LISS.

Next steps

To go harder at the same work duration, shorten the rest and read the HIIT work to rest ratio first. To go all the way to a 2:1 structure, the Tabata timer 20/10 is the reference version. For any other combination of work, rest and rounds, build it in the HIIT interval calculator, and set your intensity target with the heart rate zone calculator.

Frequently asked questions

How many rounds of 30 seconds on, 30 seconds off should I do?

Sessions commonly run 8 to 20 rounds, which is 8 to 20 minutes of protocol since each round takes exactly one minute. Start at the low end and add rounds before you shorten the rest.

Is 30/30 easier than Tabata?

More sustainable, which is not the same as easy. Equal rest lets you clear more fatigue between bouts, so you can hold a higher quality of effort for far more rounds than a 20/10 structure allows.

What exercises work for a 30/30?

Anything you can push hard for 30 seconds and stop safely: a bike, a rower, hill repeats, jump rope, or bodyweight work such as burpees and mountain climbers. Loaded barbell lifts are a poor fit at this rest length.

Does a 20-minute 30/30 session count toward the weekly activity guidelines?

Yes. The federal guidelines ask adults for 75 to 150 minutes a week of vigorous activity, or 150 to 300 of moderate, or a combination. Vigorous minutes count roughly double: 30 minutes moderate is about the same as 15 minutes vigorous.

Should a complete beginner start with 30/30?

It is the common on-ramp, but it still demands near-maximal effort for a full 30 seconds. If that is a reach, more rest than work is the safer starting shape.
