How Many Calories to Lose 10 Pounds

Ten pounds is 4.54 kg, and on the standard arithmetic it costs about 35,000 kcal of accumulated deficit. The calculator estimates your daily expenditure and marks a weight-loss target under it — the timelines below follow from the gap between the two. Inputs are metric: 190 lb is 86.2 kg, 5 ft 8 in is 173 cm.

Your total daily energy expenditure (to maintain weight)

2,163kcal/day

Total energy you burn per day, adding basal metabolism and physical activity.

  • To lose weight (20% deficit) 1,730 kcal/day
  • To maintain weight 2,163 kcal/day
  • To gain muscle (15% surplus) 2,488 kcal/day
How we got this number

The textbook timeline

A pound of body fat is conventionally valued at 3,500 kcal, so 10 lb is 35,000:

Daily deficitWeekly loss on paperTime to 10 lb
250 kcal0.5 lbabout 20 weeks
500 kcal1 lbabout 10 weeks
750 kcal1.5 lbabout 6.5 weeks

Now run the shortcuts people search for. Ten pounds in a month needs 35,000 ÷ 30 = about 1,170 calories a day of deficit. For an adult burning 2,400, that is close to half of intake. Ten pounds in a week needs 5,000 a day — more than most people burn in total, which makes it arithmetically impossible without dehydration doing the work.

Why even the ten-week version arrives late

The 3,500-calorie rule assumes your body burns the same amount on day 70 as on day one. It does not. As weight comes off there is less of you to carry, warm and move, so expenditure falls and the deficit you set up narrows on its own. Weight loss decelerates and flattens toward a new maintenance level rather than continuing in a straight line.

Kevin Hall and colleagues quantified this in The Lancet in 2011 and proposed a replacement rule of thumb for an average overweight adult: every permanent change of 10 kcal a day produces an eventual weight change of about 1 lb, with roughly half of it reached in about a year and 95% in about three.

Read against the table above, that reframes the whole question:

  • A permanent 100-calorie reduction is worth about 10 lb — eventually, with about 5 lb of it in the first year.
  • A 500-calorie deficit does not deliver 52 lb a year. It delivers a fast start that tapers, which is exactly what people experience and then blame on themselves.

The NIH’s Body Weight Planner exists because this needed a model rather than a division. The calorie deficit calculator covers the same mechanism in more detail.

Why 10 lb is a good target anyway

Not because it is small, but because of what it is a percentage of. The NIDDK suggests losing 5% of body weight over about six months as a sound initial goal — and 10 lb is exactly 5% of 200 lb. Six months for 10 lb sounds unambitious next to the ten-week row above; it is also the timeline that survives contact with real life, and it leaves room for a deficit shallow enough to protect muscle.

If you weigh 150 lb, 10 lb is closer to 7% and deserves a correspondingly gentler pace. Size the deficit as a share of expenditure rather than a flat number — the calorie calculator for weight loss shows why.

What to do while the ten weeks run

  • Ignore the first fortnight. Glycogen carries water with it, so an early 2 to 4 lb drop is mostly fluid. Judge the plan from week three.
  • Recalculate at the halfway mark. Five pounds down, your maintenance is lower; check it on the maintenance calorie calculator.
  • Buy some of the deficit with movement. Moving up one activity band is worth roughly 300 calories a day — see the activity level calculator — which is deficit you do not have to take off the plate.

Frequently asked questions

How many calories do I need to cut to lose 10 pounds?

By the textbook figure of 3,500 kcal per pound, 10 lb is 35,000 kcal of accumulated deficit — about 10 weeks at 500 calories a day. The real curve is slower, because your expenditure falls as you shrink.

Can I lose 10 pounds in a week?

Not as fat. It would require a deficit of 5,000 calories a day, more than most adults burn in total. A fast first-week drop on the scale is water and gut contents, and it returns.

What deficit does 10 pounds in a month need?

About 1,170 calories a day on the textbook math. For someone burning 2,400 that is roughly half their intake — a cut steep enough that muscle loss and abandonment become the likely outcomes.

Is losing 10 pounds actually worth it?

The NIDDK suggests losing 5% of body weight over about six months as a good initial goal, which is exactly 10 lb for someone starting at 200. Modest percentages carry a large share of the health benefit.
